Blue light does affect sleep, but the effect from ordinary evening screen use is smaller than the marketing around it suggests. How bright your screen is, how late you use it, and how stimulating the content is probably matter more than the blue light itself, and the best available trials suggest blue-light-blocking glasses make little difference to sleep.
Does blue light really affect sleep?
The underlying science is real. Light in the evening, and blue-enriched light in particular, can suppress the sleep hormone melatonin and nudge the body clock later. Special cells in the eye are most sensitive to blue wavelengths, and they feed directly into the clock. The best-known demonstration is a 2015 study of light-emitting eReaders in which people reading a bright screen for four hours before bed fell asleep about ten minutes later, released melatonin later, and felt sleepier the next morning than when reading a printed book. That is a genuine effect, but note the conditions: four hours of screen reading at full brightness in otherwise dim light. It is a long way from checking messages for twenty minutes.
Where the marketing overreaches
The leap the marketing makes is from that laboratory finding to the claim that your phone is wrecking your sleep and you need special glasses. Melatonin-suppression studies often used bright light for extended periods, far more than the glow of a phone held at arm's length for a while before bed. At typical screen brightness and distance, the measurable effect on sleep timing tends to be modest.
What matters more than blue light?
If you want to protect your sleep, the evidence points to a few things that outrank blue light specifically:
- Brightness: a dimmer screen and a dimmer room send a weaker wakefulness signal than a bright one.
- Timing: using screens right up to lights-out leaves no wind-down; a buffer helps more than a filter.
- Content: stimulating, stressful or absorbing material keeps the brain alert and delays sleep.
- Total light: overhead room lighting late in the evening may matter as much as the device in your hand.
In other words, the useful advice is less about the colour of the light and more about dimming things down and giving your mind a chance to settle before bed, the wind-down covered in sleep hygiene evidence. Do blue light glasses work?
This is where honesty is most needed. Blue-light-blocking glasses are heavily marketed for better sleep and less eye strain, but the evidence is weak. A 2023 Cochrane review of 17 randomised trials found no clear benefit of blue-light-filtering lenses for visual fatigue, and the trials that measured sleep found inconsistent, largely unconvincing effects. Professional bodies have been similarly cautious about the eye-strain claims. That does not mean the glasses harm anyone, but spending money on them expecting transformed sleep is not supported by good evidence.
The same caution applies to software filters that shift a screen towards warmer colours in the evening. Trials of these modes have generally found small or no effects on melatonin and sleep at normal viewing brightness. They cost nothing and do no harm, so use them if you like the look, but they are not a substitute for turning the brightness down or putting the phone away a little earlier.
A sensible approach
You do not need to fear your screens, and you do not need special glasses. If your sleep is poor, the higher-yield moves are to dim your devices and your room in the evening, stop using screens for stressful or stimulating activities close to bedtime, and build in a genuine wind-down. Night-mode settings that warm the screen colour are free and harmless to use, but treat them as a minor tweak rather than the main event. The colour of the light is a small part of a bigger picture.
If sleep stays poor despite sensible light habits, the problem is unlikely to be your screen. Why the blue light myth is so sticky
It is worth asking why blue light gets so much attention when the evidence for everyday harm is modest. Part of the answer is commercial: there is a market in glasses, filters and screen protectors, and a simple villain sells better than a nuanced message about brightness, timing and content. Part of it is that the underlying science is real, so the claim sounds plausible even when it is stretched well beyond what the studies support.
The risk of the myth is that it distracts from what actually helps. Someone convinced their glasses will fix their sleep may keep scrolling stressful content in a brightly lit room until midnight, and then wonder why nothing changed. Putting the emphasis back on the habits that matter, dimmer, earlier and calmer evenings, is more useful than any single product, and it costs nothing.
